Workout for People who Sit All Day: Sitting for long periods at a desk, working from home, traveling or screen time is not conducive to staying physically active. Being inactive may cause your body to feel sore, tired and less mobile during the day.

The good news is that you don’t need to spend hours at the gym to be more active. A simple full-body workout plan that combines strength training, stretching and light cardio will help to develop better movement habits and improve your overall fitness.

Why People Who Sit for Long Periods Need to Get More Exercise

Sitting for long hours means that many muscle groups are inactive for the longest part of the day. Continuous motion will keep your muscles working, your joints flexible, and your heart healthy.
By being physically active, you can also improve your daily activities, such as walking, taking a break, and taking stairs instead of the elevator.

An Easy Warm-Up is Needed

Spend around five minutes on a warm-up before exercising. You can spend your time doing:

  • Walking in place
  • Doing shoulder rotations
  • Doing arm circles
  • Doing hip rotations
  • Doing mild twisting movements of the body
  • Doing squats with no weight

Maintain the motions easy and steady. The aim is to slowly enhance activity instead of wearing yourself out.

A Simple Complete Workout for the Whole Body

Chair Squats

Sets: 10 – 12 Reps
Stand in front of a strong chair with your feet shoulder-width apart.
Push the buttocks back and go down to the chair. Then go back up again.

Chair squats work out the legs and the hips, and it is excellent for people who are just starting out.

Wall Push- Ups

Sets: 8-12 reps
Put your hands on the wall, then step back a bit with your feet. Bend the elbows and lower your chest down to the wall, then return to the starting position.

This very simple exercise works out your arms, chest and shoulders without having to do normal push-ups on the floor.

Hip Bridge

Number of reps: 10-15
Lie down on your back with your knees bent and your feet on the floor. Lift your hips up slowly, pause for a second and lower them down slowly.

Hip bridges help strengthen the muscles around your hips and buttocks, and they are very useful for people who spend a lot of time sitting.

Bird Dog

Number of reps: 6-10 for each side
Start on all fours. Go back to the initial position and change sides.
This activity tests core stability and coordination.

Back Lunges

Reps: 6–10 on either side
To perform back lunges, step back and lower yourself. To return to the standing position, push through your front foot.

If necessary, use walls or solid surfaces as support.

Standing Calf Raises

Sets: 12–15
Keep your body upright while trying to rise on your toes and then return back down. If necessary, hold onto a stable surface for help as needed.

Calf raises are very easy to perform and help to build strength in the lower body.

Add Movement To Your Daily Work Routine

Any form of movement program cannot serve as a replacement for regular physical activity. When seated for long stretches of time, make sure to regularly take short breaks for physical activity.
Going for a walk while on phone calls, taking breaks after working on something, and using stairs when possible are just some of the minor changes that can help you decrease the time spent sitting still.

How Often Should You Work Out?

For starters, beginners can begin lifting weights two to three times every week. With improvement, try adding repetitions, resistance, and/or duration over time.
On different days, focus on fun activities like hiking, biking, or playing sports for leisure.

Focus on Consistency Rather Than Intensity

If you haven’t exercised in a while, jumping into a very intense workout may prevent you from maintaining consistency. It’s best to begin with manageable workouts and increase the intensity gradually.
If you have any health concern or injury, consider consulting a qualified health professional before starting a new exercise regimen.

A sedentary lifestyle shouldn’t make you feel that you need to undertake some very complicated workout routine. A brief workout that integrates squats, pushing movements, core workouts, hip workouts, and mobility exercises should be a good starting point.
The secret is to combine regular workout sessions with more movement throughout the day. Simple and gradual changes will help you incorporate physical activity into your everyday routine more smoothly.
